How to Do a Sissy Squat

01

Stand around hip- to shoulder-width apart next to a rack, post, or stable support you can hold lightly.

02

Rise onto the balls of the feet or use a small support under the heels if your chosen variation calls for it.

03

Brace the core and squeeze the glutes so the hips stay relatively extended.

04

Let the knees travel forward while the torso leans backward at the same time, keeping a long line from knees through hips and shoulders.

05

Lower only as far as you can maintain control and keep the hips from folding backward.

06

Pause briefly in the deepest controlled position and use the quadriceps to extend the knees and return upward.

07

Finish tall, reset your balance, and repeat without rushing the descent.

Form Check & Technique

DO THIS (Technique Tips)

  • Use a support when learning.
  • Keep the hips relatively extended.
  • Let the knees travel forward with the toes.
  • Lean the torso back only enough to balance.
  • Increase depth gradually.
  • Use a slow eccentric.
  • Add load only after the bodyweight pattern is stable.

AVOID THIS (Common Mistakes)

  • Bending at the Hips Like a Normal Squat — Fix: squeeze the glutes and keep the hips relatively extended.
  • Trying to Keep the Knees Behind the Toes — Fix: forward knee travel is part of the exercise.
  • Leaning Back Farther Than Needed — Fix: use only enough torso lean to balance.
  • Forcing Full Depth Immediately — Fix: start with a short, comfortable range.
  • Skipping Support While Learning — Fix: hold a rack or frame so balance does not ruin the pattern.
  • Rushing the Descent — Fix: use a slow lowering phase.
  • Adding Load Before Owning Bodyweight Reps — Fix: progress range and control first.

About Sissy Squat

The sissy squat is a quad-dominant bodyweight exercise performed by allowing the knees to travel forward while the hips stay relatively extended and the torso leans backward as a counterbalance. It places the quadriceps through a large knee-flexion range, with the rectus femoris receiving a notable stretch because it crosses both the hip and knee. Most lifters should learn it with hand support and a limited range before progressing deeper or adding load.

Sissy Squat Muscles Worked

The quadriceps are the prime movers because the exercise is dominated by knee flexion and extension while hip motion is minimized.

  • The rectus femoris is especially relevant because it spans both the hip and knee.
  • The glutes and core work isometrically to organize the hips and torso, while the calves support the raised-heel position.

Exercise Variations & Alternatives

Why Sissy Squats Target the Quads

The hips stay relatively extended while the knees move far forward, so the movement contains much less hip flexion than a normal squat. That shifts the exercise toward knee extension and makes the quadriceps the main source of force.

Knees Over Toes in the Sissy Squat

Forward knee travel is an intentional part of the exercise.

  • Do not try to keep the shins vertical.
  • Use support, start with a small range, and let the knees move forward in line with the toes.

How Deep Should You Sissy Squat?

Depth should be earned gradually.

  • Stop when you can no longer keep the hips extended, torso controlled, or movement comfortable.
  • Increase range over time rather than forcing full depth immediately.

Supported Sissy Squat for Beginners

Holding a rack or doorframe reduces the balance demand so you can focus on synchronized knee travel and torso lean. Gradually use less hand assistance as control improves.

Sissy Squat Machine vs Freestanding Sissy Squat

A sissy squat machine anchors the lower legs and feet, providing more external stability. A freestanding sissy squat requires more balance and often uses a hand support.

Smith Machine and Banded Sissy Squat Variations

A Smith machine can provide a fixed support path and allow controlled loading, while a band can assist or resist depending on setup. Learn the basic bodyweight pattern first.

Sissy Squat vs Leg Extension

Both heavily train the quadriceps, but the sissy squat requires balance and whole-body positioning. The leg extension isolates knee extension on a machine and is easier to load incrementally.

Frequently Asked Questions

What muscles do sissy squats work?

They primarily train the quadriceps. The rectus femoris is especially relevant because it crosses both the hip and knee. The core, glutes, calves, and hip-flexor region help stabilize the body.

Why do your knees go over your toes in a sissy squat?

That forward knee travel is what makes the movement strongly knee-dominant. Control it, keep the knees tracking with the toes, and build range gradually.

Are sissy squats bad for your knees?

They create a large knee-flexion demand, so progress gradually. If the movement causes pain, shorten the range, use more support, or choose another quad exercise.

Should I hold onto something during sissy squats?

Yes, especially while learning. A rack or doorframe reduces the balance demand and lets you focus on the quad-driven movement pattern.

What is a sissy squat machine?

It is a device that anchors the feet and lower legs while you squat backward, reducing the balance demand compared with a freestanding sissy squat.

Can I do sissy squats on a Smith machine?

Yes. The Smith variation provides more stability and can be progressively loaded, but it should still preserve the hips-extended, knees-forward pattern.

Are sissy squats better than leg extensions?

They are different. Sissy squats require balance and whole-body control, while leg extensions isolate knee extension and are easier to load precisely.

How low should I go on sissy squats?

Only as low as you can maintain the hips-extended position, stable knee tracking, and comfortable control. Increase range gradually.
