How to Do an Overhead Squat
Start with a light bar, PVC pipe, or dowel until you can maintain the overhead position throughout the squat.
Take a stance around shoulder width with a comfortable toe-out and a grip wide enough to hold the implement overhead with straight elbows.
Brace your trunk and position the load approximately over the center of the feet rather than drifting far forward or backward.
Keep the arms extended and actively press upward while bending the knees and hips to descend.
Allow the knees to track with the toes and keep the whole foot planted as you squat.
Descend only as far as you can keep the load stacked over the base of support without the chest collapsing or elbows bending.
Drive through the whole foot to stand while maintaining the overhead position until the repetition is complete.

About Overhead Squat
The overhead squat is a full-body squat performed while holding a bar or other implement overhead with the arms extended. The legs perform the squat while the shoulders, upper back, triceps, and core stabilize the load above the body. It demands more shoulder, thoracic, hip, and ankle mobility than a normal squat and is commonly used in Olympic lifting preparation, mobility work, and movement assessment.

Overhead Squat Mobility Requirements
Successful overhead squats depend on a combination of shoulder elevation, thoracic control, hip mobility, and ankle dorsiflexion. A restriction in any one area can cause the bar to drift, the heels to lift, or the torso to collapse.
Where Should the Bar Be in an Overhead Squat?
Keep the load roughly stacked over the center of the feet.
- If the bar moves too far forward, you may compensate by leaning or rising onto the toes.
- If it drifts too far behind you, balance becomes unstable in the opposite direction.
How Should a Beginner Learn the Overhead Squat?
Start with a dowel, PVC pipe, or very light implement.
- Learn an upright squat first, then add the overhead position.

Overhead Squat vs Back Squat
A back squat places the bar on the upper back and allows much heavier loading. The overhead squat adds significant shoulder, upper-back, and trunk-stability demands, so it is usually trained with lighter loads and for skill, mobility, or Olympic-lifting transfer.
Can Heel Elevation Help an Overhead Squat?
A small heel lift or weightlifting shoe can reduce the ankle dorsiflexion required to reach depth and may help some lifters keep the torso more upright. It should not be used to hide an overhead position that you cannot control.
Why the Overhead Squat Exposes Weak Positions
Because the arms must remain overhead while the hips and knees flex deeply, limitations in balance, ankle motion, hip control, shoulder mobility, or trunk position become easy to see. This makes the exercise useful as both a training drill and movement challenge.
How to Program Overhead Squats
