How to Do a Side Plank
Lie on one side with your forearm on the floor and place the elbow directly under or slightly inside the shoulder.
Stack your feet, stagger them for more balance, or bend the bottom knee if you need an easier version.
Brace your trunk and press the forearm into the floor to create a stable shoulder position.
Lift your hips until your head, rib cage, pelvis, and legs form one long line.
Keep the chest facing forward instead of rotating toward the floor or ceiling.
Breathe steadily while maintaining hip height and shoulder position.
Lower with control, rest, and repeat for the same duration on the other side.

- Use a staggered stance if balance—not core strength—is limiting the hold.
- Think about lifting the underside of the waist away from the floor.
- Press the supporting forearm firmly into the ground to stabilize the shoulder.
- Match your hold time on both sides instead of always starting with the stronger side.
- Progress quality before duration; a shorter clean hold is more useful than a long sagging one.

- Letting the hips sag — Fix: Shorten the hold or use the knee-supported version.
- Rotating the chest toward the floor — Fix: Keep the sternum facing forward and stack the rib cage over the pelvis.
- Placing the elbow too far from the shoulder — Fix: Reposition it directly under or slightly inside the shoulder.
- Shrugging into the supporting shoulder — Fix: Press the forearm down and create space between the shoulder and ear.
- Holding the breath — Fix: Use steady breaths while maintaining abdominal tension.
- Chasing long hold times with poor alignment — Fix: End the set when hip height or trunk position noticeably deteriorates.
About Side Plank
The side plank exercise is an isometric core hold performed on one forearm or hand with the body supported sideways in a straight line. Its main job is to resist the torso collapsing into lateral flexion, so it strongly challenges the obliques and quadratus lumborum while the shoulder and lateral hip muscles stabilize the rest of the body. It requires no equipment, can be modified from the knees for beginners, and is useful for building lateral core endurance and side-to-side trunk control.

The side plank challenges the trunk to resist lateral flexion toward the floor.
- The obliques and quadratus lumborum create much of this lateral stabilization, while the lateral hip muscles keep the pelvis from dropping and the supporting shoulder maintains the upper-body base.

Why Side Planks Train Anti-Lateral Flexion
Gravity tries to pull the middle of your body toward the floor.
- Instead of repeatedly bending sideways, the trunk muscles hold the rib cage and pelvis in alignment.
- That is why the side plank is best understood as an anti-lateral-flexion exercise rather than a dynamic side bend.
Side Plank and Quadratus Lumborum
The quadratus lumborum is a deep muscle on the back side of the abdominal wall that contributes to lateral trunk stability. Fine-wire EMG research has shown high quadratus lumborum activity during side-support postures, making the side plank a useful way to challenge this stabilizing role.
How to Position the Shoulder
Place the elbow under the shoulder and actively press the floor away. If the shoulder feels compressed or unstable, shorten the hold, use the bent-knee version, or adjust the elbow slightly until the support feels strong and repeatable.
Stacked Feet vs Staggered Feet
Stacking the feet creates a narrower base and increases balance demand. Staggering the top foot in front of the bottom foot gives you a wider base without changing the core goal, so it is often easier to learn.
Modified Side Plank From the Knees
Bending the knees and supporting the body from the forearm and lower knee shortens the lever. This is a useful regression if a full side plank causes immediate hip sagging or makes the shoulder fail before the trunk is challenged.
Side Plank Progressions
After you can maintain a clean full side plank, increase difficulty with a longer hold, top-leg lift, reach-through, feet-elevated position, or a carefully loaded variation. Progress only one variable at a time so alignment remains the limiting standard.
