What is a Macro Calculator?

A macro calculator splits a daily calorie target into grams of protein, carbohydrates, and dietary fat. It is useful after you already have a calorie target and want a structured way to plan meals around it.

This calculator uses body weight to set protein, allocates a moderate share of calories to fat, and assigns the remaining calories to carbohydrates. That makes the logic explicit instead of hiding the split behind a generic percentage label.

Macro targets are planning estimates. They are not a universal prescription, and they may need adjustment for medical needs, food preferences, training volume, digestion, adherence, and guidance from a qualified professional.

How It's Calculated

Protein is estimated at 2.0 grams per kilogram of body weight, which sits within sports nutrition guidance for many exercising people. The calculator then assigns 25% of calories to dietary fat, a midpoint-style planning value within the adult AMDR fat range. Carbohydrates receive the remaining calories after protein and fat calories are allocated. Protein and carbohydrates use 4 kcal per gram; fat uses 9 kcal per gram. The goal selector labels the context for the result, but it does not claim that one macro split is universally best for maintenance, fat loss, or muscle gain. Treat the output as a starting structure to test and adjust.

Carb grams = (Calories - Protein grams x 4 - Fat grams x 9) / 4

  • Protein grams = body weight in kilograms x 2.0
  • Fat grams = 25% of daily calories / 9
  • Carbohydrate grams = remaining calories / 4

What to Do With Your Result

Use the protein number as a daily anchor, then distribute fats and carbohydrates in a way that supports training, hunger, digestion, and food preferences.

If workouts feel flat, recovery suffers, or adherence is poor, the split may need adjustment even when calories are unchanged. Macro targets should support the plan, not make the plan impossible to follow.

Frequently Asked Questions

How does this macro calculator set protein?

It uses 2.0 grams of protein per kilogram of body weight, a planning value within sports nutrition guidance for many exercising people.

Why does the macro calculator set fat at 25% of calories?

The 25% allocation is a transparent planning assumption within the adult AMDR fat range. It is not a claim that 25% is ideal for everyone.

How are carbohydrates calculated?

Carbohydrates get the calories left after protein and fat are assigned. The calculator divides those remaining calories by 4 to estimate carbohydrate grams.
